Meal Prep Recipes from TikTok That Actually Work on Sunday

Meal prep TikTok is its own world. Thousands of creators filming their Sunday cook sessions, stacking identical containers, showing off a full week of lunches in sixty seconds flat. Looks effortless. Then you try it and half the recipes turn to mush by Wednesday, the other half need equipment you don't have, and you're somehow still hungry at 2pm on Tuesday.

I've been pulling meal prep videos for months now. Most of them are better content than they are recipes. But some actually hold up. Here's what I keep coming back to.

Batch your protein first, figure out the rest later

Honestly the single most useful thing you can prep on Sunday is just... protein. That's it. Cooked chicken thighs, seasoned ground turkey, baked salmon. Have that ready and everything else comes together fast during the week.

Chicken thighs with a simple spice rub on a sheet pan are boring to watch but they're the thing every meal prep creator actually relies on. Ground turkey seasoned for tacos is great because you can throw it into bowls, wraps, or on top of rice all week without it feeling like you're eating the same meal five times.

One thing that never works no matter how good the TikTok looks: anything with a crispy coating. Breaded chicken, air fryer nuggets, anything meant to be crunchy. Soggy by Tuesday. Every time.

Grain bowls (the reason meal prep TikTok exists)

A grain, a protein, a sauce, some vegetables. This is the format. It scales, it portions clean, and it reheats in two minutes. There's a reason every other meal prep video is some version of this.

The ones I keep seeing right now: gochujang beef over rice, Mediterranean chicken with cucumber and feta and tzatziki, and some variation of a Southwest bowl with black beans and chipotle crema. They all keep well because the ingredients are sturdy — nothing wilts or gets weird after a few days.

Here's the thing nobody in these videos mentions because it's less photogenic: store the sauce separately. A bowl with sauce mixed in on Sunday is a soggy disaster by Wednesday. Sauce on the side, dress when you eat. I learned this the hard way.

Soups are almost cheating

If you have a big pot, soup is the laziest possible meal prep. One batch, eight to ten servings. Freezes well. Reheats perfectly. And weirdly, most soups taste better after a day or two in the fridge.

A white bean and sausage soup that takes 30 minutes keeps going around. There's a coconut curry with chickpeas that's vegan and freezes great. And chicken tortilla soup will apparently never stop being viral, probably because it's almost impossible to screw up.

Soups are also the easiest thing to extract from TikTok because creators usually list every ingredient on screen. The instructions are "throw it in the pot." That's both the recipe and the reason it works for prep.

Frozen burritos, forever

This one has been circulating on TikTok for years and it keeps coming back because it just works. Make twelve to sixteen burritos, wrap each one in foil, freeze them, air fry or microwave whenever.

Rice and bean with cheese. Scrambled egg with sausage and peppers for breakfast. Chicken with black beans and salsa. Those freeze well. Don't put fresh lettuce, tomato, or sour cream inside — add that stuff after reheating.

The tricky part: a lot of these videos are just satisfying assembly line footage. The creator talks through the recipe over the clip, but the caption just says "frozen burritos." If there's no ingredient list written out, you need the audio to get the actual recipe. This is where most recipe saving apps fall apart, since they only read captions. Breakfast prep

Yeah, overnight oats. I know. But they work. Oats, milk or yogurt, toppings, jar, fridge, done. Five jars on Sunday and you stop skipping breakfast or buying something regrettable at 8am.

Peanut butter banana, mixed berry with chia seeds, apple cinnamon with maple syrup. Same base ratio, different toppings. Not exciting to talk about but genuinely useful.

Egg muffins are the other move. Whisk eggs, pour into a muffin tin with whatever veg and cheese is around, bake 20 minutes. They keep four or five days and reheat in 30 seconds.

Sheet pan meals for when you want volume

Not new, but TikTok turned these into a prep staple because of how well they scale. Two sheet pans going simultaneously and you've got eight to ten portions in 40 minutes, cleanup included.

Chicken sausage with peppers and onions. Salmon with broccoli and sweet potato. Cut everything to roughly the same size or it won't cook evenly. Some creators mention this, some don't, and you end up with burnt broccoli next to raw sweet potato. I've done this more than once.

How to actually start

The biggest mistake is trying to do all of this at once. You don't need five recipes and twenty containers. Two recipes is plenty. One protein, one grain bowl or soup. That's lunches for the week.

The other problem is quantities. TikTok creators eyeball everything. A "generous amount" of cumin. "Some" garlic. You're guessing. About 90 minutes to two hours total. Not the 30-minute miracle from the montage videos, but something you can actually repeat without hating it.
